A nutritious and balanced lunch box featuring grilled chicken, brown rice, and fresh vegetables designed to fuel high school athletes with protein, complex carbs, and healthy fats.

  • 4 boneless, skinless chicken breasts (about 1.5 lbs / 680 g)
  • 2 tablespoons olive oil (plus 1 tablespoon for drizzling)
  • Juice of 1 lemon
  • 2 minced garlic cloves
  • 1 teaspoon smoked paprika
  • Pinch of sea salt
  • 1.5 cups long-grain brown rice (280 g)
  • 3 cups water (710 ml)
  • 1 cup broccoli florets (150 g)
  • 1 cup cherry tomatoes (120 g), halved
  • 1 cup shredded carrots (120 g)
  • Half an avocado, sliced (optional)
  • Fresh parsley or cilantro for garnish
  • Toasted pumpkin seeds or sliced almonds (optional)
  • Feta cheese (optional)

Instructions

  1. Marinate the chicken: In a bowl, combine 2 tablespoons olive oil, juice of 1 lemon, minced garlic, smoked paprika, and sea salt. Add chicken breasts and coat evenly. Cover and refrigerate for at least 30 minutes or up to 4 hours.
  2. Cook the brown rice: Rinse rice under cold water until clear. In a medium saucepan, bring 3 cups water to boil, add rice and a pinch of salt, reduce heat to low, cover and simmer for 40-45 minutes until tender. Fluff with a fork and set aside.
  3. Grill the chicken: Heat grill or grill pan to medium-high. Cook chicken 4-5 minutes per side until internal temperature reaches 165°F (74°C). Let rest for 5 minutes before slicing.
  4. Prepare vegetables: Steam broccoli florets until bright green and tender-crisp. Slice cherry tomatoes in half and shred carrots. Optionally slice avocado.
  5. Assemble the lunch box: Layer 3/4 cup brown rice, sliced grilled chicken (about 6 oz / 170 g), steamed broccoli, carrots, and cherry tomatoes in a lunch container. Drizzle with 1 tablespoon olive oil and a squeeze of lemon. Add avocado slices on the side. Sprinkle with fresh parsley or pumpkin seeds if desired.
  6. Close the container tightly and keep refrigerated until ready to pack. Use an ice pack to keep it cool and fresh.

Notes

Marinate chicken for at least 30 minutes for best flavor and juiciness. Use a digital meat thermometer to ensure chicken reaches 165°F. Rinse brown rice to remove excess starch and prevent clumping. Pack with an ice pack to keep lunch fresh. Let chicken rest after grilling to retain moisture.
